How do I update the docker & docker compose version

my docker and cocker compose versions are out of date. how do I make orbstack update them?

Docker and Docker Compose are bundled with OrbStack, so normally you update OrbStack itself rather than upgrading those components independently.
First update OrbStack to the latest version, then check:

docker --version
docker compose version

There was also #2210 specifically about upgrading Docker/Compose separately from OrbStack. That issue was closed against the v2.1.0 milestone, so if you're already on the latest OrbStack version but still need a newer Docker/Compose release, I'd check the current OrbStack release notes rather than replacing the bundled binaries manually.
In short: update OrbStack first; Docker/Compose versions normally follow the OrbStack release.
